Protein Intake 101: Why You Need It (And How to Actually Hit Your Goal)

I remember back when I was 17, staring at a bag of protein powder in the supplement aisle, feeling totally overwhelmed and honestly a little intimidated. I thought protein was just for the guys doing heavy bench presses or the people trying to look like bodybuilders. Little did I know, that little tub of powder (and the intentional way I started eating) would eventually become one of the biggest tools in my toolkit for managing my anxiety and feeling strong in my own skin.
Fast forward to 2026, and I’m still the girl who’s at the gym before the sun hits the Scottsdale pavement. Over the years, I’ve learned that protein isn't just about 'gains.' It’s about energy, hormonal balance, and, yes, keeping those 5am leg day sessions actually productive. If you’ve been wondering how much protein you really need—or why you feel like a zombie by 2pm—this one is for you.
Why We’re Obsessed (For Good Reason)
Think of protein as the building block of your body. Every time we lift heavy, we’re creating tiny little micro-tears in our muscles. That sounds scary, but it’s actually how we get stronger! Protein is the repair crew that comes in to stitch those tears back together, making the muscle fiber denser and more resilient.
But beyond the gym, protein is the ultimate secret weapon for stable energy. Ever eat a bowl of pasta for lunch and find yourself napping at your desk two hours later? That’s the blood sugar rollercoaster. Protein slows down the digestion of your meal, which keeps your blood sugar stable. No crash, no irritability, and way better focus. For someone like me who used to struggle with anxiety, keeping my blood sugar stable was a total game-changer for my mood.
How Much Do You Actually Need?
I’m going to save you the headache of those complex online calculators. While there are a million different formulas out there, here is the 'Brooke Rule of Thumb' that works for 90% of my clients:
Aim for roughly 0.8 to 1 gram of protein per pound of your goal body weight.
If you’re currently lifting 3-4 times a week, start on the lower end (0.8g). If you’re pushing hard and really trying to build lean muscle, bump it up toward that 1g mark. Don’t overcomplicate it. If you weigh 150 lbs, let’s aim for somewhere between 120g and 150g of protein a day. Simple, right?
The “Protein First” Strategy
I see so many people trying to hit their protein goals by snacking on random things at 9pm because they realize they only hit 40g for the day. That’s a recipe for feeling bloated and frustrated.
Instead, try the 'Protein First' approach. At every single meal, identify your protein source before you decide on the rest of the plate.
- Breakfast: Don’t just do oatmeal. Do oatmeal with a scoop of collagen or protein powder stirred in, or have a side of egg whites.
- Lunch: Start with your chicken, tofu, or lean beef, then add your veggies and complex carbs around it.
- Dinner: Same deal. If you build the plate around the protein, the rest usually falls into place naturally.
Don’t Fear the Convenience
I’m a personal trainer, but I’m also a human living in the real world. Sometimes I’m coaching clients back-to-back, and I don't have time to grill a fresh salmon fillet. And you know what? That is totally okay.
Keep your pantry stocked with 'convenience' proteins so you never have to guess. I always have:
- Greek Yogurt: High protein, easy to grab, and great for gut health.
- Canned Tuna or Salmon: Takes two minutes to open, mix with a little avocado, and you’re set.
- High-Quality Protein Powder: I’m picky about ingredients, but a clean whey or plant-based isolate is a lifesaver when you’re on the go.
- Hard-Boiled Eggs: I prep a dozen every Sunday. They are the ultimate 'I’m hungry right now' snack.
Listen to Your Body, Not the Hype
I want you to try this for two weeks. Don’t stress about being perfect. Just aim to hit that protein goal consistently, and pay attention to how you feel. Are you less snacky in the afternoon? Do you feel less sore after those heavy squats? Is your mood a little more level?
Fitness isn't about restriction or hitting a number just to say you did it. It’s about fueling the body that carries you through your life. You deserve to feel strong, energized, and ready to take on the day—even at 5am.
