It’s Not Just About the Shaker Bottle

Listen, I get it. You’re hitting the gym, you’re sweat-drenched, and you’re doing the work. But if you’re still looking in the mirror after three months and wondering why your physique hasn’t shifted, we need to have a serious talk about what’s happening in your kitchen.

Back at A&M, when I was grinding on the court, I thought I knew nutrition. I was eating until I was full and calling it a day. Then my ACL blew out, and the game changed. Suddenly, I wasn't burning 4,000 calories a day running drills, and I had to learn how to feed my body for repair, not just performance. That’s when I realized: most people are severely under-eating protein, and it’s the single biggest anchor holding them back from the progress they deserve.

Why Protein is Non-Negotiable

Think of your muscles like a brick wall. Every time you lift heavy, you’re knocking a few bricks loose—that’s the muscle fiber breakdown. Protein is the mortar. If you don’t have enough, you can’t rebuild that wall stronger than it was before. It’s that simple.

But it’s not just about building mass. Protein has the highest thermic effect of food (TEF), meaning your body burns more calories just processing it compared to carbs or fats. It keeps you satiated, keeps your metabolism humming, and protects the muscle you’ve already worked so hard for. If you’re trying to lose weight by just slashing calories without keeping protein high, you’re not losing fat—you’re losing muscle. And trust me, that’s a cycle you do not want to be in.

The “Math” (It’s Easier Than You Think)

I see people obsessed with percentages. Stop it. We aren't doing calculus here. For 90% of my clients, the goal is simple: prioritize a gram of protein per pound of your goal body weight.

If you’re 200 pounds and want to be a lean 180, aim for 180 grams of protein a day. If you’re just starting out and that number feels daunting, start with 0.8 grams per pound. The goal is consistency, not perfection. If you hit 150 grams today, don't beat yourself up. Just make sure tomorrow you hit 160.

How to Actually Hit Your Target

People tell me, "Marcus, I can't eat that much chicken." Neither can I! I’d go crazy. The secret is distribution. Stop trying to slam 80 grams in one meal at dinner. Your body can only synthesize so much at once, and you're going to end up feeling like a brick.

Spread it out over four meals.

If you front-load your protein earlier in the day, you won’t be starving at night, and you won’t be struggling to hit your macro count at 9:00 PM while you’re trying to wind down.

The Quality Control Check

Not all protein is created equal. I’m a fan of whole foods first. If you can hunt it or grow it, that’s your baseline. Whey, casein, and plant-based powders are supplements—they supplement your diet, they don't replace your meals.

If you’re eating the same dry chicken breast every single day, you’re going to quit. That’s a fact. Use spices, use sauces (just watch the sugar), and keep your meals interesting. I’m a big fan of air-frying salmon or tossing some lean ground bison into a taco bowl. If you don't enjoy the process, you won't stick to the plan. And if you don't stick to the plan, we’re just wasting time.

No More Excuses

I’ve been through the rehab process, and I’ve seen people give up because they didn’t see immediate results. But results are just the byproduct of habits you’ve decided to keep long-term. Accountability isn’t just about having someone yell at you in the gym—it’s about having the discipline to hit your protein goal even when you’re busy, stressed, or just want to grab a slice of pizza.
